How to Get a Deep Piriformis Stretch for Back, Hip, Glute, and Leg Pain
The piriformis is a small muscle located deep in the buttocks, beneath the gluteal muscles. It helps rotate the hip and stabilize the pelvis. When this muscle becomes tight or irritated, it may contribute to pain in the buttocks, hip, lower back, or leg. However, similar symptoms can also result from sciatica, spinal problems, or other conditions.
1. Figure-Four Stretch
-
Lie on your back with your knees bent and feet flat on the floor.
-
Cross your right ankle over your left thigh, just above the knee.
-
Gently pull your left thigh toward your chest.
-
Hold for 20–30 seconds while breathing slowly.
-
Repeat on the opposite side 2–3 times.
2. Seated Piriformis Stretch
-
Sit upright in a sturdy chair.
-
Place one ankle over the opposite knee.
-
Keep your back straight and lean forward gently from your hips.
-
Hold for 20–30 seconds, then switch sides.
3. Helpful Tips
Perform these stretches gently and consistently, avoiding bouncing or forcing the movement. A mild stretch is normal, but sharp pain, tingling, numbness, or worsening leg symptoms mean you should stop.
Important: No single stretch can guarantee elimination of pain. Seek medical advice if symptoms persist or worsen. New bladder or bowel problems, numbness around the groin, or progressive leg weakness require urgent medical attention.
