6 Foods That Can Help Build Muscle and Support Strength

Food alone doesn’t build muscle—resistance training plus adequate protein, calories, sleep, and recovery are the foundation. But choosing nutrient-dense protein sources can make gaining or maintaining muscle easier.

  1. Eggs 🥚
    Complete protein containing all essential amino acids, including leucine, which plays an important role in stimulating muscle-protein synthesis.

  2. Greek yogurt 🥛
    Provides substantial protein along with calcium. Choose plain varieties if you want to limit added sugar.

  3. Chicken or turkey 🍗
    Lean poultry provides high-quality protein without a large amount of saturated fat.

  4. Fish 🐟
    Salmon, sardines, tuna, and other fish provide protein; fatty fish also supply omega-3 fats.

  5. Beans and lentils 🌱
    Useful sources of plant protein, carbohydrates, fiber, iron, and other nutrients. Combining different plant proteins across the day can help provide a broad range of amino acids.

How much protein?

For adults who regularly perform resistance training, a commonly recommended range is roughly 1.4–2.0 grams of protein per kilogram of body weight per day, depending on goals and circumstances. Spreading protein across meals can also be helpful.

And if you’re over 50, strength training becomes particularly important for preserving muscle and independence—protein works best alongside regular resistance exercise.

If you have kidney disease or another condition requiring protein restriction, don’t substantially increase protein intake without discussing it with your healthcare professional.
